مدرب الدراجة الثابت

المدرب الثابت هو جهاز يمكنك تركيب دراجتك عليه والتدرب في اي وقت اردت. هناك انوع عديدة ولكن النوعين الاكثر انتشارا هما:
١) النوع الذي تدفع به مروحة تدور في داخل صندوق معبأ بالزيت. مع ازدياد السرعة فإن المقاومة تزداد مما يعطيك شعورا مماثلا لركوب الدراجة في الخارج. التحكم بالمقاومة يتم بنفس الطريقة كالركوب في الخارج. من سلبيات هذا النوع انه ممكن  للزيت ان يتسرب بعد ويخرج من الصندوق خاصة عندما ترتفع درجة حرارته بعد الركوب طويلا. وانا امتلك مدربا من هذا النوع (cycle ops) استعملته لمدة ٧ سنوات تقريبا قبل ان يبدأ بتسريب الزيت ومازلت استخدمه الى اليوم إلا أن المقاومة اصبحت منخفضة نسبية. 
٢) النوع الذي يمتلك مقاومة مغنطيسية يمكنك التحكم بها. وهذا النوع لا يعطيك نفس شعور الركوب في الخارج ولكنه يمكنك من تغيير السرعة باستخدام المقومة المغنطيسية دون ان تحتاج الى استخدام مبدل السرعة على الدراجة. ولقد اشتريت جهازا من هذا النوع قبل سنتين تقريبا (Tacx) عندما بدأ الاخر بتسريب الزيت ولكنني مازلت استخدم جهازي القديم مابين يستخدم ابني الجهاز المغنطيسي الذي ثبتنا عليه دراجتي القديمة. 
من ايجابيات امتلاك مدربا كهذا انك تتوقف عن الاعتماد على الجو او على الوقت ويصبح بامكانك التدرب في اي وقت اردت وحتى اذا كان في منتصف الليل. ومن الفوائد الكبيرة الاخرى ان وجود الجهاز في البيت واستعداده الدائم على الاستخدام يحفز افرادا اخرين من العائلة على استخدامه. وهذا ما حصل مع ابني الذي لم يريد ركوب الدراجة في الخارج معي كلما سألته ولكنه اصبح يستخدم المدرب الثابت بازدياد. وحتى مرتين او ثلاثة تمتعنا بالركوب جنبا الى جنب ونحن نتحدث ونسمع الموسيقى. واذا لم يكن لاي سبب اخر فان هذا السبب كاف تاما لي لشراء مدرب ثابت.  
يظن البعض ان الركوب داخل البيت وفي نفس المكان لساعة او اكثر ممل و قد يكون هذا صحيحا ولكن لم يكن ذلك مشكلة لي ابدا في اي وقت من الاوقات. فإما كنت استمتع بمشاهدة التلفزيون او كنت استمع الى بودكاست رياضي. وكثير من الاحيان كنت انشغل بمراقبة الوقت عندما اتبع تمرين انترفال (ما هو المصطلح العربي ل interval training؟). لا، لم اشعر بالملل ابدا ولكن الصعوبة هي الجلوس لمدة طويلة على مقعد الدراجة. اظن ان اطول مدة تحملتها هي بين الساعتين والنصف والثلاثة ساعات بينما الركوب في الخارج اسهل قليلا اذ انك تتحرك في المقعد اكثر وتقوم عن المقعد عديدا من المرات مما يساعد على التحمل لمدة اطول. الجدير بالذكر هنا ان ركوب الدراجة لساعة في الداخل يقال بانه يعادل الركوب لمدة ساعة و ربع في الخارج حيث انك تواصل الدفع بشكل دائم فليس هناك اشارة مرور توقفك او اي وقت تترك فيه الدراجة تسير بدون دفع كما نفعل تلقائيا في الخارج. ولذلك فهناك توفير للوقت بالإضافة الى توفير كل الوقت الذي تحتاجه عادة لتجهيز نفسك للخروج. و من الايجابيات الاخرى السلامة عن طريق تفادي اي احتمال لحادث ما.
نصيحتي للكل: اذا كانت لديكم القدرة المادية (تقريبا ٣٠٠ يورو في المانيا) فلا تفكروا كثيرا بل اشتروا جهازا كهذا باسرع وقت ممكن.

بطولة آسيا للترياثلون Asian Triathlon Championships


اطيب التمنيات بأداء ممتاز لكل العرب، نساء ورجالا، المشاركين في بطولة آسيا للترياثلون التي ستعقد في الفيليبين في ٢٧ ابريل ٢٠١٣. نأمل ان تحققوا جميعكم اهدافكم مهما كانت. تمنيات خاصة بالحصول على ميدالية للورنس العرب، وهو لورنس فانوس الاردني المصنف الاول بين العرب في قائمة منظمة الترياثلون الدولية.

دراجة لورنس العرب Lawrence of Arabia's bike


اتفقت مع صاحب الدراجة التي في الصورة على شرائها. اظن ان السعر الذي اتفقنا عليه قد يكون مرتفعا قليلا اخذا بأيد الاعتبار ان الدراجة مستعملة، ولكنني لا اشتري دراجة فقط، بل قصة وتاريخ معها. فهذه الدراجة تابعة للورنس فانوس، الذي القبه  بلورنس العرب. وهي ذات الدراجة التي فاز فيها على المركز الأول في البطولة العربية المفتوحة الاولى للترياثلون في شرم الشيخ في الشهر الماضي. نحن الان على وشك الاتفاق على كيفية استلامي للدراجة اذ اني اسكن في المانيا ولورنس العرب في انجلترا. من المحتمل ان انتهز فرصة رحلة عمل الى لندن في الشهر القادم لزيارة لورنس في لفبروا وقد عرض ان يريني اين يتدرب.
 قد يكون ما اشعر به الان هو نفس شعور من اشترى لتوه صورة من فان جوخ. ما ينقصنى الان هي صورة من بيكاسو، وفي مجال الترياثلون العربي يكون بيكاسو الرياضي المصري عمر نور.
عمر، هل لديك لباس ترياثلون عليه اسمك وعلم مصر لم تعد تحتاجه وبامكانك اهداءه لي؟ :-)

I agreed with the owner of the bike in the picture to buy his bike. I think the price might be a bit high considering it is a used bike. However, I'm not merely buying a bike, but also a story and history that go with it. This bike belongs to Lawrence Fanous, or Lawrence of Arabia as I call him. It is the one he rode to win the first ITU open Arab Triathlon Championships in Sharm El Sheikh last month. We are about to agree now on a way for me to receive the bike given that I live in Germany and Lawrence in England. Most likely, I will use the opportunity of a business trip to London next month to stop by in Loughborough. Lawrence kindly offered to show me his training facilities there.
The way I feel right now is most likely how someone feels who has just acquired a Van Gogh. Now I need a Picasso. In Arab Triathlon terms that would be something from Arab Triathlete Omar Nour.
Omar, do you have a Triathlon suit with your name and the Egyptian flag on it that you don't need anymore and could give me as a gift? :-)

جوارب الضغط Compression Socks

 ذهبت بالأمس لأجري لمدة طويلة كما أفعل كل أسبوع، فجريت 3 ساعات تقريبا كلهم في المنطقة 2, أي بطيء نسبيا. كثيرا ما أنسى لبس جواربي الضاغطة عندما أركض لهذه المدة ولكنني تذكرت ذلك بالأمس. لم أكن ألاحظ فرقا كبيرا بين الركض مع أو بدون هذه الجوارب فأردت أن أركز على شعور بالفرق خاصة حيث أني لم ألبس الجوارب الضاغطة لعدة مرات سابقة. اليوم, وهو اليوم التالي, علي أن أقول أنني لا أشعر بالوجع في عضلات الساق الخلفية (التوأمان) بل أشعر بالقليل من الوجع في عضلة الفخذ الأمامية فقط.

تأثير جوارب الضغط يأتي من حيث أن الضغط على الأوردة يدعم تدفق الدم من الساق رجوعا في اتجاه القلب وبسرعة أكبر يزيل معها النفايات من الدم كنفايات حامض اللبنيك. وبالإضافة إلى ذلك فإن الجوارب تمنع العضلات من الاهتزاز كثيرا, الاهتزاز الذي يسبب تشققات ميكروسكوبية فيها. وبالطبع فإن هذا الاهتزاز أقوى عند الركض على سطح جامد كسطح الأرض بدلا من على جهاز الجري الكهربائي. أو عند الركض بسرعة أكبر أو مسافة طويلة. ولهذا فإن تأثير جوارب الضغط أكبر عند السباقات أو التمرينات الطويلة. والجدير بالذكر حسب علمي أن منظمة الترياثلون الدولية لا تسمح بهذه الجوارب إلا إذا كانت مفتوحة من ناحية القدم.

I went out for my weekly long run yesterday which was close to 3 hours, all in zone 2, i.e. pretty slow. I don’t always remember to wear my compression socks when I do that, but I did yesterday. For me, I don’t notice the difference between wearing and not wearing them that much. After having done the last few long runs without them, I knew how it felt after the run. So, this time, I wanted to consciously feel if there was a difference. Today, the day after, I must say that I do feel less muscle soreness. In fact, my calves are totally fine and I only feel a little bit of soreness in my quads.

The theory is that compression socks exert pressure on the veins which supports the blood flow back from the legs towards the heart. Blood flows back faster removing waste such as lactic acid. Additionally, muscles are prevented from shaking too much which is thought to reduce micro tears. This vibration of muscles is stronger when running on a hard surface than on a treadmill and when doing hard and long sessions. Therefore, the benefits will be more recognizable in such sessions and in long distance races. It is worth to mention also that, as far as I know, the ITU does not allow full compression socks in its races, but only the footless ones.

فحص عتبة حامض اللبنيك

ذكرت في تدوينة سابقة كيف يتم التدريب في مناطق معينة لمعدل دقات القلب، وشرحت طريقة الحصول على هذه المناطق الخاصة بكم كنسب معينة من أعلى معدل لضربات قلبكم. كما أعطيت طريقة عامة لإيجاد هذا المعدل الأعلى وهي: 220-العمر. هذه الطريقة غير دقيقة ولا تستطيعون عن طريقها معرفة ما إن كان التدريب الذي تفعلوه له تأثير إيجابي على قدراتكم الرياضية أم لا. أما الطريقة الأفضل فهي قياس العتبة اللاكتاتية (عتبة حامض اللبنيك) التي أصبحت متواجدة كثيرا (هنا في أوروبا على الأقل) وبأسعار تراوح 100 يورو.
 خمسة أشهر قبل أن أكملت منافسة الرجل الحديدي ذهبت إلى فحص كهذا. أخترت القيام بهذا الفحص على الدراجة (الثابتة) بدلا من الركض. وبالإمكان القيام بالفحص إما على الدراجة أو جريا هو كلاهما بتكلفة إضافية. ولكن نتائج الدراجة كافية لرياضي الترياثلون وبالإمكان تحويل النتائج بسهولة عن طريق إضافة 5-10 دقات إلى معدل القلب الأقصى.
مدة الفحص كانت ساعة تقريبا، ومن الضرورة أن تكون قد ارتحت لمدة يومين على الأقل من التدريب قبل القيام به. ركبت دراجة الترياثلون التي امتلكها على الجهاز وبدأ الفحص. ركبت بسرعة 85 دورة في الدقيقة و عيّن الجهاز إلى 100 واط في البداية وكان يضاف اليها 20 واط كل 3 دقائق. وتم تسجيل معدل قلبي باستمرار كما تم أخذ نقطة من الدم آخر كل 3 دقائق لقياس محتوى حامض اللبنيك فيه. بعد أن رفعت الطاقة لعاشر مرة ووصلت 280 واط لم أستطع أن أكمل أكثر من نصف دقيقة واضطررت الى التوقف عند طاقة 280 واط.
سجلت النتائج وحولت إلى جدول بسيط يحتوي على مناطق التمرين الرئيسية. المعروف أن التمرين ينتج حامض اللبنيك في العضلات ويحمله الدم بعيدا ليخليها. فإذا ازدادت شدة التمرين ازداد انتاج حامض اللبنيك و تجمع بكثرة في العضلات مسببا الشعور بالحرق ومن ثم الإنهاك. النقطة التي تزيد عندها سرعة الإنتاج عن القدرة على الإخلاء هي العتبة اللاكتيكية. التمرين فوق هذه العتبة غير ممكن لأوقات طويلة. أحد أهداف التمرين التحملي هي دفع العتبة الى شدة أو طاقة أعلى (واط) او سرعة اعلى.
واحتوى التقرير النهائي على معلومات أخرى منها القدرة الأكسجينية العليا التي بلغت 43,3 ملي لتر لكل كغم.
لا أعلم إن كانت نتائجي جيدة أم سيئة بالمقارنة مع آخرين في عمري ولكن ما يثير اهتمامي هو إن كنت قد تحسنت أم لا عندما أقيم هذا الفحص مرة ثانية. فهذا الذي سيدل على إذا ما كان تدريب له تأثير إيجابي أم لا وبالتالي إذا احتجت أن أغير شيئا.

Lactate Threshold testing

In a recent post, I talked about training zones and defined them in percentages of maximum heart rate. I also gave a very rough formula to calculate the maximum heart rate which was max HR = 220 – age. This formula is highly individual though, and it does not allow seeing the physiological progress one is making with his or her training. A better way to determine one’s training zones is to base it on a lactate test. These tests are available at prices around 100 Euros. About 5 months before my Ironman event last year, I did such a test. I chose to do it on the bike, but could have done the same on a treadmill instead, or both at some extra charge. It is usually sufficient for amateur triathletes to do the test on the bike and then estimate the run results pretty accurately by adding 5-10 bpm to the cycling maximum heart rate (MHR).
All in all, the test took 1 hour and you should have recovered for a couple of days from your last training before attempting to do the lactate test. After my tri bike was mounted on the bike trainer the test was started. I had to pedal with a cadence of above 80 rpm. I tried to stay at 85 rpm. The ergometer was set to a power of 100 watts which was increased by 20 watts every 3 minutes. My heart rate was being recorded continuously. At the end of each 3 minutes a droplet of blood was taken from the tip of my ear and the lactate content measured in mmol/l. After the 10th increase of 20 watts, I reached 280 watts and was unable to last for longer than half a minute or so. I had already given it all I had at 260 watts.
The recorded data was transferred into a graph (see graph) and an easy to read table with all relevant training zones. With exercise, the body produces lactic acid which is cleared out of the muscles at a certain rate. The higher the intensity is, the more lactic acid is produced and it starts to accumulate in the muscle as it cannot be cleared fast enough anymore. The point at which lactic acid production is significantly higher than its clearance is called Lactate Threshold (LT). Staying above that intensity for too long will make you feel your muscles burning and you will not be able to continue. One of the objectives of training is to move the LT point to higher intensities, i.e. higher power (watts) or speed.
The report also included a calculated VO2max number which was 43.3 ml/kg.
Now, I don’t know how good or bad my data was, considering my age and my level of training at the time, but what would be interesting to know is if I have improved at all since then. This information would tell me if my training is effective or if I need to change something.

Share your training with Garmin



As I've already mentioned before, I use a Garmin watch a heart rate band to record my training. I currently own a Forerunner 310 XT; my first watch a Forerunner 305. The most important features for me are the speed and distance measurements, which are enabled through GPS. With this, the watch also has the feature of displaying a basic map of your track. This feature was several times of great help to me when I ran or biked far and didn't remember where I came from anymore. In fact, this is the main reason I decided to invest in such a watch to start with after I got lost a couple of times while running in the woods behind my house at that time. The sun had started to set and I couldn't see much anymore as it was getting darker and darker. Somehow I was lucky to be able to get back to the track I came from. My fear back then was the reason I bought my first Garmin.
Although I'm satisfied with the performance of my Garmin, there are at least 2 things that need improvement. First, the power cord of my current watch is specific to Garmin. This wasn't the case for my first watch. Several times, while I was traveling (I spend more than 50% of my time traveling for business reasons) I forgot to take the power cord with me or have the watch fully charged before leaving, such that the watch ran out of battery and I couldn't use it anymore. Worth to mention though, is that the 310 XT model works for up to 20 hours without the need to re-charge. The other negative thing which I hate is the quality of the hear rate band that comes with the watch. My first stopped working suddenly without an obvious reason, my second has had quality issues from the beginning. It often measure my heart rate wrong for complete training sessions or a big part of them (I don't think my heart can reach 230) such that it becomes difficult to even know my average heart rate approximately. It seems that I have been unfortunate as I know from many of my friends that they don't have any similar problems. Still, due to these issues I am considering to try different watches in the future, such as Suunto or Timex.
One of the most important feature I'd miss if I chose to go away from Garmin is the ability to share my training sessions with friends and following their training. This feature is helpful in many ways. First, it gives you the feeling of being a member of a group. Triathlon is an individual sport, but having friends with a shared interest makes is more enjoyable as you can talk with them about training sessions, performance and the latest Triathlon news. Additionally, knowing that others can track your training motivates you to keep it up, an often much needed motivation for us non-pros. Also, you can share your training data with your coach who can analyze your performance and progress and suggest next steps for you to continue improving as long as possible.
Sharing training data is done through a respective Garmin website. There, it is possible to create a group to make it easier for members to find training sessions of other members more easily.
