Training Camp



Two days ago, my colleague coach Laszlo sent me an email suggesting to repeat last year's training camp which we did in March. At that time we went to the Gran Canaries for a week. Our colleague Andras accompanied us as well as 3 other acquaintances, young men in their twenties, one of whom was a professional triathlete who had just joined a French triathlon team.
Naturally, the first question that crossed my mind when I read the email was if that training camp had an impact on my athletic performance and if it would be of any help this year too.
This is the training volume we did every day:
First day:
Bike: 62 km in 2 hours and 40 minutes, elevation gain of 575m
Run: 7 km, 50 minutes
Second day:
Bike: 97 km in 4 hours and 30 minutes, elevation gain of 800
Third day:
Bike: 34 km in 2 hours and 10 minutes, elevation gain of 400m
Run: 6 km, 57 minutes
Fourth day:
Bike: 68 km in 3 hours and 10 minutes, elevation gain of 650m
Fifth day:
Bike: 90 km in 4 hours and 50 minutes, elevation gain of 980m
Run: 8 km, 60 minutes
Sixth day:
Bike: 125 km in 5 hours and 30 minutes, elevation gain of 1250m
Run: 5 km, 30 minutes
Seventh day:
Run: 6 km, 45 minutes
It would not have been possible to focus on cycling and a little bit of running for a complete week without going to a distant place with a group of individuals with the same objective. The daily rides with relatively short recovery times raised my endurance to a higher level. However, the most important thing I learnt was the importance of nutrition. I learnt how it feels when you run out of energy and bonk. That is exactly what happened to me about 4 hours into the ride on the second day. I reached my limit, felt my quads were about to cramp any second, and had to stop. After some minutes of recovery and taking some Magnesium and a gel, I was able to get on the bike again and continue the ride slowly, back to the hotel. This was a very important experience to make. I thought if it was this bad already on the second day, how will I be able to endure a week. But as of the following day, I started taking a powerbar every hour right from the beginning of the ride; each of them has 220 kilocalories. Additionally, I took Magnesium every now and then during the ride. I haven't bonked again for the rest of the week.
So, will I go on a training camp this year? I'd like to and I hope that I'll be able to take a week off from work at a time that suits my friends too.

معسكر تدريب

ارسل لي زميلي المدرب لاسلو إيميل قبل يومين يقترح فيها ان نعيد معسكر التدريب الذي اتممناه في شهر مارس من العام الماضى، حيث ذهبنا الى جزيرة جراند كناريا لمدة اسبوع. رافقنا في ذلك الوقت زميلنا أندراش و ثلاثة من المعارف، شباب في العشرينات من العمر، أحدهم محترف كان قد تعاقد مع فريق ترياثلون فرنسي.
بالطبع فإن أول سؤال خطر على بالي عندما قرأت الإيميل هو إن كان هذا المعسكر قد افادني في العام الماضي وإن كان سيفيدني هذا العام في تحسين قدراتي الرياضية.
هاهي مدات التدريب اليوميه التي اتممناها خلال المعسكر:
اليوم الأول:
دراجة: 62 كم خلال ساعتين و 40 دقيقة وفرق الإرتفاع 575 م
جري: 7 كم، 50 دقيقة
اليوم الثاني:
دراجة: 97 كم خلال 4 ساعات و نصف وفرق إرتفاع 800 م
اليوم الثالث:
دراجة:34 كم خلال ساعتين و 10 دقائق وفرق إرتفاع 400 م
جري: 6 كم، 57 دقيقة
اليوم الرابع:
دراجة:68 كم خلال 3 ساعات و 10 دقائق وفرق إرتفاع 650 م
اليوم الخامس:
دراجة: 90 كم خلال 4 ساعات و 50 دقيقة وفرق إرتفاع 980 م
جري: 8 كم، ساعة
اليوم السادس:
دراجة: 125 كم خلال 5 ساعات و 30 دقيقة وفرق إرتفاع 1250 م
جري: 5 كم، نصف ساعة
اليوم السابع:
جري: 6 كم، 45 دقيقة
التركيز لمدة اسبوع على ركوب الدراجة و قليلا من الركض ما كان من الممكن دون الذهاب الى مكان بعيد مع مجموعة من الناس لها نفس الهدف. و بسبب الركوب اليومي وقصر وقت الراحة نسبيا بين جولة و أخرى ارتفعت قدرتي على الإحتمال إلى مستوى أعلى. و لكن أهم شيء تعلمته هو اهمية الغذاء للجسم. فقد تعرفت على إحساس الجسد عندما يخلى من الغذاء الضروري لبذل الجهد الرياضي. فخلال رحلة اليوم الثاني و بعد ما يقارب اربعة ساعات من ركوب الدراجة، وصلت الى حدي واضطررت الى التوقف وإلاَ لكانت عضلات فخدي ستتقلص. بعد دقائق من الإستراحة وشرب جرعة من الماغنيسيوم أعطاني إياها المدرب لاسلو، تمكنت من ركوب الدراجة مرة اخرى والرجوع بسرعة بطيئة الى الفندق. هذه التجربة كانت مهمة جدا. كنت افكر إذا كان الأمر بهذه الصعوبة في اليوم الثاني فقط فكيف سأستطيع تحمل جهد الاسبوع بأكمله. ولكنني بدأت من اليوم التالي و منذ بداية كل رحلة بأكل Powerbar كاملة كل ساعة، تحتوي كل منها على 220 سعرة حرارية بالإضافة الى جرعات من الماغنيسيوم بين الحين والأخر. و بهذه الطريقة لم أواجه أي عقبات في باقي الاسبوع. 
إذا هل سأذهب هذه السنة أم لا؟ إنني انوي الذهاب وأتمنى ان يسيح لي عملي أخذ عطلة في وقت ملائم لزملائي أيضا إن شاء الله.

Interval training



I mentioned previously that, this year, I will do more interval training versus long, low intensity exercise. Today I had an indoor training session on the bike trainer where I followed a specific interval protocol called the "Little method". This interval training protocol is named after the person who developed it, Dr. Little from Department of Kinesiology at the McMasters University. After warm-up, do 60 seconds high intensity that is high enough that you can barely finish the 60 seconds. Follow that by 75 seconds of low intensity. Repeat this cycle 12 times (=27 minutes). Studies have shown that if you do this training 3 times a week you have the same benefit as doing 60 minutes of steady low intensity exercise 5 times a week.
There's another protocol called the "Tabata method" which was developed by the Japanese Dr. Tabata. This can be used when you have very limited time but still want to get a training session in. After warm-up, do 20 seconds at very high intensity that you can barely hold that long, then follow that with 10 seconds of rest. Repeat this cycle 8 times for a total training duration of only 4 minutes. Of course, you should add some minutes of warm-up before. This protocol is supposed to have a similar effect as the "Little" method. 
My son likes to do this one on the bike trainer, but he does it twice in a 15 to 30 minute session. I only use the Tabata method for running, while I prefer the Little method for the bike.

تدريبات ال "Interval"

ذكرت في مقال سابق إنني سأكثر من تدريبات ال "Interval " هذا العام، بدلا من التدريبات الطويلة المنخفضة الجهد. اليوم أكملت تمرينا على الدراجة في الداخل تبعت به طريقة "Little ". و تدعى هذه الطريقة هكذا نسبة إلى الشخص الذي طورها و هو الدكتور ليتل من قسم علم الحركة في جامعة McMasters. بعد الإحماء ابذل جهدا عاليا يمكنك بالكاد أن تحتفظ عليه لمدة 60 ثانية. اتبع ذلك ب 75 ثانية من جهد منخفض. كرّر هذه الدورة 12 مرة لتنهي 27 دقيقة. أظهرت الدراسات أن تكرار هذا التمرين 3 مرات في الأسبوع يعود بنفس الفائدة كتكرار تمرين طوله 60 دقيقة لخمس مرات بالإسبوع.
هناك طريقة اخرى تدعى بطريقة "Tabata" التي طورها الدكتور الياباني تاباتا. ويمكنك استخدام هذا التمرين عندما يكون وقتك محدود للغاية و لكنك لانزال ترغب في اكمال تمرين قيّم. بعد الإحماء ابذل جهدا عاليا يمكنك بالكاد أن تحتفظ عليه لمدة 20 ثانية. اتبع ذلك بعشر ثوان من الراحة. كرّر هذه الدورة 8 مرات لتنهي 4 دقائق فقط من التمرين (بدون الإحماء). تأثير هذه الطريقة مماثل لطريقة ليتل.
 ويحب ابني كريم أن يستخدمها في تمرينات الدراجة، لكنه يعيدها مرتين خلال تمرين واحد مدته 15 إلى 30 دقيقة أما أنا فأستخدم طريقة تاباتا للجري في حين أنني أفضل طريقة ليتل لتمارين الدراجة.

Training volume 2



In my last post, I listed my training volume for last year. I remembered a German triathlon book I bought almost exactly 13 years ago. The author, Ole Petersen, listed his training volume in his first eight years of triathlon training, starting from doing little sports before and leading to several Ironman finishes as well as Double-Ironman, Triple-Ironman, and Ultraman races which involve multiples of the Ironman distance in one race. In his journey, the author set a German record for the Double-Ironman distance. The name of the book is: "Ironman – The 8-hours triathlon program", in which the author provides a 2-year Ironman training plan which on average involves only 8 hours of training per week. I thought it might be interesting for some of you to know the training volume he did. I listed this in the following table and compared it to my training in 2012.
